How to make a plan to quit vaping (or vaping and smoking) in five steps

· By Oguz Delioglu, founder of ODEL

A quit plan for vaping has five parts: a quit date within the next two weeks, your reasons written down, a list of your triggers, the people and expert help you will lean on, and what you will do when a craving hits. This is the same structure Smokefree.gov uses in its free Build Your Quit Plan tool, which covers cigarettes, vapes or both. You can write the plan on one sheet of paper or keep it in an app; what matters is that it exists before your quit day.

This is habit support for adults, not medical advice. Ask a doctor, pharmacist or quitline about nicotine replacement or other cessation aids, especially if you vape heavily, are pregnant or take medication.

Step 1: Pick your quit date

Smokefree.gov suggests a day within the next two weeks, so you have time to prepare, and one that is not already likely to be stressful. Put it in your calendar. If you are not ready to set a date, you can still write the rest of the plan now.

If you also smoke cigarettes or use pouches, decide whether you quit everything on the same day. Many people use more than one nicotine product, and a plan that covers only one leaves the other as a fallback.

Step 2: Write down your reasons

Two or three reasons in your own words: health, money, family, feeling in control, not having to find a charger and pods every day. You will read these during cravings, so make them specific. "I want to climb stairs without stopping" works better than "be healthier".

Step 3: List your triggers

Think about the last few days. When did you reach for the vape without thinking? Smokefree.gov groups common triggers into social ones (seeing someone vape, parties, alcohol), routines (phone time, coffee, after meals, driving, studying) and feelings (stress, boredom, anxiety) (Know Your Vaping Triggers). Write your top five and one change for each: a different place to have coffee, a walk after lunch, a plan for the next party.

Step 4: Line up support

  • People: tell one or two friends or family members your quit date and how they can help. Ask friends who vape not to offer you one.
  • Experts: a doctor or pharmacist can talk you through options for withdrawal. In the U.S., 1-800-QUIT-NOW connects you to free quitline support.
  • Tools: a text program, a quit app, or both.

Step 5: Prepare for cravings and quit day

  • Choose two or three craving actions you will use: a short walk, slow breathing, water, texting someone. Our guide how to get through a vape craving lists more.
  • The day before, get rid of devices, pods and e-liquid.
  • Plan the first day hour by hour if that helps: busy, with as few of your triggers as possible.

After quit day: track and adjust

Keep a short log of cravings: when, where, what triggered it, and how you handled it. Look at it once a week. If one trigger keeps winning, change your plan for that situation. A slip is information, not failure: note what happened and continue.

Keeping the plan on paper

One sheet is enough: quit date at the top, reasons, the five triggers with your change for each, support names and numbers, and craving actions at the bottom. Fold it into your wallet or photograph it.

Keeping the plan in an app

Smokefree.gov's own tool builds a plan in the browser and points to its free apps and text programs. If you want the plan, craving tools and log in one place on your phone, Unvay is built for adults quitting cigarettes, e-cigarettes or other nicotine products:

  1. Set up your personal quit plan for the products you use. You can edit it later as you learn what works.
  2. Use the guided craving rescue tools when an urge hits, and choose a small action.
  3. Log urges, mood and triggers so your patterns show up over time, which feeds back into step 3 of your plan.
  4. Track your streak and progress in the app or with Home Screen widgets, and turn on optional local reminders.

Unvay needs no account, and your plan and journal stay on your device. It is free to download; full access requires Unvay Plus after a 3-day trial for eligible users. It runs on iPhone and Android, in English.
